Foundations — Build the Base
Start where you are. Use what you have. Build what you need. Foundations is a complete 12-week program for beginners, returning athletes, and anyone rebuilding capacity. Every day is written out: which exercise, which version, how many sets and reps, how long to rest, and how hard it should feel.
By Week 12 You Should Be Able To
- Train 4–5 days a week without feeling wrecked
- Move for 45–60 minutes of continuous easy cardio
- Ruck or hike 60–90 minutes at 10–15% of your bodyweight
- Do 15–25 quality push-ups and 1–3 strict pull-ups (or 8–12 controlled rows)
- Hold a strong 60–90 second plank
How It Works
- 4 training days a week, 40–60 minutes: two full-body strength sessions, one Zone 2 session, one ruck or hike
- Build · Deload · Build · Deload · Perform · Test: a proven 12-week rhythm with retests at Weeks 4, 8 and 12
- Every exercise has 3 options (Easier / Standard / Harder) so it fits you on day one
- Minimal gear: a backpack you can load, a dumbbell or kettlebell, a band, a step. Gym works too
